:30 alt step ups

Strength

3x10 bench press (building to 65-70%)

WOD

3 RFT 
50 sit ups 
35 american KBS (50/35)
20 weighted step ups (1 DB 50/35 40/20)

At Home:

Strength

3x10 push ups with a 2 second pause at the bottom

WOD

3 RFT
50 sit ups
70 total high knees
20 total side lunges
