:30 squat hold
:30 alt groiners
:30 alt lateral lunges 

Then
5 empty bar front squats 
5 moderate weight front squats
5 WOD weight front squats 

Strength

Every 2:00 for 4 rounds 
5 front squats (same weight throughout)

WOD

3 rounds
20 unbroken wall balls (20/14)
200m run
20 box jump 
200m run
-rest 2 mins between rounds 

*score = slowest round athletes should aim for 3:30-5:00 per round
